My iOS is 12 say I need iOS 14 to be able to download certain apps says I need to update how do I do that

You didn’t say what model phone you have, but it’s presumably an iPhone 6 (or older).
If so, iOS 12 is as far as it can be updated.
Newer software requires newer iOSs which requires newer hardware.
